A Whoop that never leaves red or yellow is either measuring something real or measuring something wrong, and the fix is completely different for each. Whoop Recovery is built from overnight HRV, resting heart rate, sleep versus modelled sleep need, and respiratory rate, all compared with your own recent baseline. When it is chronically low, one of nine things is usually happening. Short verdict: Check the boring things first (strap fit, alcohol, sleep hours) before you conclude you are overtrained. Whoop's member average sits well below 70%, so a life of yellow is normal, not broken. If reds persist for weeks while you feel genuinely fine, cross-check with a second data source before changing anything drastic.

1. Your baseline is skewed
Recovery is relative: tonight versus your recent normal. If your first weeks on Whoop were unusually restful (a holiday, an off-season, recovering from illness on the sofa), then ordinary life afterwards reads as permanent suppression. The same happens after any step change: new medication, a training block, altitude, a newborn. The algorithm is comparing you with a person who no longer exists.
Fix: give the baseline two to four weeks of your actual life before trusting the colours. If the skew came from a one-off period, it washes out on its own. Do not chase the number during the recalibration window.
2. Evening alcohol
The most common cause on this list, and the one people most reliably deny. Even two drinks in the evening suppress overnight HRV and raise heart rate for much of the night, and Whoop weights HRV heavily. A few drinking nights per week is enough to hold a weekly average down.
Fix: run a genuinely dry fortnight and watch the trend. If Recovery climbs, you have your answer, and no strap setting was ever going to change it. Whoop's own journal feature exists largely to show people this exact correlation.
3. You sleep less than Whoop thinks you need
Whoop scores sleep as hours you got versus a modelled sleep need that grows with strain, debt and naps. Seven hours after a heavy training day can score poorly even though seven hours felt normal. If you habitually run a deficit against that model, sleep performance drags Recovery every single morning.
Fix: extend the sleep opportunity (in bed earlier, not just phone-down earlier) for a week and see whether the colour moves. If the model's need figure seems absurd, remember it rises with the strain you logged; the model may be arguing with your training volume, not your bedtime.
4. Late, heavy meals
A large meal close to bed keeps heart rate elevated and HRV suppressed for the first hours of sleep while you digest. Done nightly, it looks identical to chronic under-recovery in the data. Fix: finish the day's biggest meal roughly three hours before bed for a week or two and compare. This one is cheap to test and surprisingly often the culprit.
5. Low-grade illness
Recovery often sags a day or two before symptoms appear, and can stay low through a lingering cold you have decided to ignore. A rising respiratory rate trend alongside low Recovery is the classic tell. Fix: treat it as information. Rest properly instead of testing yourself against the virus. If low scores persist with symptoms that concern you, that is a GP conversation, not a wearable one.
6. Genuine overtraining (or under-recovering)
If you stack high-strain days without easy days, Recovery is supposed to be low. That is the product working. The pattern to look for: Recovery trending down across weeks, sessions feeling harder at the same paces, motivation flattening, sleep worsening. That cluster is real accumulated fatigue, not sensor error.
Fix: a deliberate deload (several days to a week of easy volume), then rebuild with hard days followed by easy days. If a deload produces a visible Recovery rebound, the diagnosis was correct.
7. Strap fit and sensor problems
Optical sensors need consistent skin contact. A strap that is loose, sliding, worn over the wrist bone, or worn in a different position each night produces noisy overnight heart data, and noise usually reads as worse physiology, not better. Cold bedrooms and sleeping on the sensor arm add to it.
Fix: wear it snug, a finger's width above the wrist bone (or use a bicep band), in the same position nightly, and keep the sensor clean. If your overnight heart-rate trace looks jagged or has gaps, fit is your problem before physiology is.
8. Chronic stress
Work pressure, poor mental health, caring responsibilities and financial stress all suppress HRV through exactly the same autonomic pathways as training fatigue. Whoop cannot tell a brutal quarter at work from a brutal training block; both print low. Fix: there is no app fix. Treat the score as confirmation that stress is physiological, and put recovery behaviours (sleep, daylight, easy movement, actual time off) on the calendar like sessions.
9. The score is simply right
The least popular reason. If you train most days, sleep six and a half hours, drink socially a few nights a week and run on caffeine, a chronically low Recovery is measurement, not malfunction. Whoop has noted its member average sits around the high-50s per cent: most people live in yellow. The honest fix is picking which behaviour to change first, and the honest alternative is accepting yellow and training sensibly anyway.
How to sanity-check Whoop with a second app
Before you overhaul training based on one device, get an independent reading. The point is not to find an app that agrees with you; it is to separate sensor problems from physiology problems.

The order to work through it
- Week 1: fix strap fit and position; no other changes. If the trace cleans up and Recovery lifts, done.
- Weeks 2–3: dry fortnight, biggest meal three hours before bed, in bed thirty minutes earlier. These three move the needle for most people.
- Week 4: if still low, run a deload week. A clear rebound means the training load was the issue.
- Throughout: keep the second app running for independent confirmation.
- If nothing moves and you feel unwell or exhausted regardless of data, see a doctor. Persistent unexplained suppression with symptoms is beyond any wearable's job description.
